<p><span style="font-weight: 400;">Life is a series of tasks that can require power and finesse. In your life, where do you use finesse and power?</span></p>
<p><span style="font-weight: 400;">I used to play racquetball weekly with a buddy, Nigel. He would hit the ball hard, and then hit the ball soft. It was hard to chase the ball to the front of the court and quickly to the back of the court. I was wiped out after each game. I graciously said thank you and high-fived as I took my loss and walked out of the court. After we played for a few weeks, I asked: “What is going on here? I just can’t win this game.” Nigel said, “Finesse and power.” </span></p>
<p><span style="font-weight: 400;">Do you ever feel like you are running in place or not using your energy effectively?</span></p>
<p><span style="font-weight: 400;">Can you “step on a court” (or into a challenging situation), do your best, and still have fun even if you don’t win? We sometimes need to change our approach from power to finesse in an instant. This ability will show adaptability, emotional intelligence, and a better capability to bring out the best in those around us. Sometimes we can pause and decide: Do we use power or finesse? I had a boss at a YMCA that discussed goading a donkey with a carrot or a stick. This is another good thing to think about as you try to navigate in a world of social media, real life conversations, and written communications. Ask before you communicate, is this a power or finesse kind of situation? For example, before you post your reply on social media, ask yourself a few questions: Is this helpful, Is this relevant, How might others perceive this? Then if you think you are adding to the conversation go ahead and post it. All too often people try to make bold statements on social media that they might not actually say in real life. Using a little finesse can help blend the world of real life and online life.</span></p>
<p><span style="font-weight: 400;">Pause to assess what it means to you and what type of communication you are trying to get across? Think about what will make your message most memorable for those who you are trying to reach. Is it finesse or is it power? Use your assessment skills to determine what you can bring to the situation to make it better.</span></p>
<p><span style="font-weight: 400;">For the month ahead, what can you do to build finesse into your power activities and vice versa? These shifts can give a new perspective on how to approach a project and help you determine where you can help others gain a different point of view. It can take emotional intelligence to practice your skills to be adaptable and flexible.</span></p>

<p>2022 has begun and already it is fraught with challenges. It’s important to remember that you are not alone. But, sometimes you need to be alone. With our work from home world it is important to draw boundaries and create stop cues that help us stop working and take time for other things… including ourselves. Sometimes it is okay to be open to selfish necessities and to take time for your own mental health. Creating consistent daily habits for yourself will help you stay healthier and happier.</p>
<p>A question to consider, whether now or in the days ahead: How do you remember to take care of yourself when you are a busy caregiver, teacher, frontline worker, stressed small business owner, or employee?</p>
<p>You can try these simple tips to stay successful and on track with your own health as you do so many things for others. Think of how it works with oxygen masks on an airplane, they ask you to put on your mask before assisting others so that everyone benefits as much as possible.</p>
<p style="padding-left: 40px;"><strong>1. Exercise.</strong> This can help you relax, find a rhythm, and flow in a healthy way. Ask yourself, have you ever worked out and afterwards said, “I wish I didn’t do that.” You will feel better afterwards… Just do it.</p>
<p style="padding-left: 40px;"><strong>2. Stay Social.</strong> Isolation can take its toll on your physical and mental health. It could have adverse effects just like getting COVID or other health risks. Reset and balance your priorities by writing down goals for fun activities. Make them front and center so you can remember what is important to you as you share the fun experiences on your list with others.</p>
<p style="padding-left: 40px;"><strong>3. Redesign.</strong> Make time for the things you love. Start a new hobby, read a new book, tackle that project that you have been waiting to complete. Make small steps to redesign the success you imagine into your life.</p>
<p style="padding-left: 40px;"><strong>4. Breathe.</strong> Everyone can do this. Take time to do this with exercise or throughout the day. It can decrease stress, anxiety, depression, and even fatigue.</p>
<p style="padding-left: 40px;"><strong>5. Quality of Life.</strong> Do you love your life and are you happy? Think of the things you want to improve and start to make steps to move forwards.</p>

It all starts with getting plenty of sleep. If we don’t get our recommended 7-9 hours of rest each night, it might lead to problems such as increased stress, impaired cognitive thinking, poor attitudes, and the inability to focus.</p>
<p>Creating a bedtime routine and sticking to it can go a long way in helping you get a good night’s sleep, namely because it will signal your body that it’s time to rest. Having a <a href="https://myslumberyard.com/best-cheap-mattress-for-budget/" data-link-type="internal">comfortable sleep environment</a> and taking time to relax as you get ready for bed can set the stage for restorative sleep, and can result in you feeling alert, well-rested, and ready to take on the upcoming day.</p>
<p>Of course, no one bedtime routine is the same as people have different needs and preferences. While some self-care tips apply to folks of any age, such as creating a comfortable sleep environment, each age group also has tips that address their specific sleep needs.</p>
<ul>
<li><strong>Children:</strong> Children need the most amount of sleep, between 9 and 16 hours depending on age.</li>
<li><strong>Teenagers</strong>: Without adequate sleep, teens are at increased risk of mental health problems.</li>
<li><strong>College students</strong>: As they transition from kids to adults, college students need a good night’s rest to maintain strong mental health.</li>
<li><strong>Adults:</strong> Getting a good night’s sleep helps promote long-lasting good physical and mental health.</li>
<li><strong>Parents</strong>: Self-care that includes relaxation tips and stress relievers goes a long way in helping parents get restorative sleep.</li>
</ul>
<h2 id="h-34-self-care-tips">34 Self Care Tips</h2>
<p>This guide will review important information for each of these age groups, and provide tips on how they can achieve healthy and restorative sleep.</p>
<h3 id="h-children">Children</h3>
<ol>
<li><strong>Talk about their emotions</strong>. To help promote healthy sleep, it’s important for children to express their thoughts and emotions. The <a href="https://washburn.org/resources/for-families/resources/children-and-feelings/" rel="noreferrer noopener nofollow">Washburn Center for Children</a> in Minneapolis recommends talking with your children about their feelings on a daily basis so they see it as a normal part of their day. Having these types of conversations is especially important these days when the uncertainty of COVID-19 might be taking a toll on your little ones. Ask things like, “what has been a highlight of your day and why?” or “you seem down today, what has you feeling sad?” Really listen to what they have to say, and respond thoughtfully in a way that encourages them to keep talking.</li>
</ol>

<li><strong>Try children meditation apps</strong>. Apps can be a handy tool to help calm children as they prepare for bed. For instance, “<a href="https://www.stopbreathethink.com/kids/" rel="noreferrer noopener nofollow">Stop, Breathe &amp; Think</a>” offers mindful sleep stories and meditation activities to help ease the mind. “<a href="https://www.smilingmind.com.au/smiling-mind-app/" rel="noreferrer noopener nofollow">Smiling Mind</a>” features meditation techniques to help children sleep better, while “<a href="https://apps.apple.com/us/app/sleep-meditations-for-kids/id549414156" rel="noreferrer noopener nofollow">Sleep Meditation for Kids</a>” provides mediation stories to help children relax.</li>
</ol>

<li><strong>Go outside</strong>. It’s no secret kids have a lot of energy, so it’s important to allow them time to expend that energy before bedtime. Let them go outside and play in the afternoon, but limit exercise within four hours of bedtime, per <a href="https://www.nationwidechildrens.org/specialties/sleep-disorder-center/sleep-tips-for-children" rel="noreferrer noopener nofollow">Nationwide Children’s Hospital</a> in Columbus, Ohio. Otherwise, they could become over-stimulated when their bodies should be winding down.</li>
</ol>
<ol start="4">
<li><strong>Limit screen time</strong>. While electronic devices have become a normal part of most kids’ lives (especially with online schooling), they should not be a part of any child’s bedtime routine. In fact, according to the <a href="https://www.ncbi.nlm.nih.gov/pmc/articles/PMC5839336/" rel="noreferrer noopener nofollow">National Center for Biotechnology Information</a>, screens in the bedroom are accompanied by insufficient sleep that affects 30% of toddlers, preschoolers and school-age children. Therefore, eliminating screen time at least one hour before bedtime can help set the tone for a more restful night’s sleep. In the current times, it’s also important to set a boundary between screen time that occurs for the purpose of school and for the purpose of fun.</li>
</ol>
<ol start="5">
<li><strong>Set expectations</strong>. Another way to help prepare kids for a good night’s sleep is by setting expectations for bedtime. Remind them of the evening schedule, such as finishing homework after dinner followed by a bath and story time before bed. Even if COVID-19 has disrupted your family’s normal routine by making you alternate between online learning and in-person schooling, establishing a regular schedule is important to give your kids stability and comfort.</li>
</ol>
<ol start="6">
<li><strong>Prepare for tomorrow</strong>. Encourage children to prepare for the next day by picking out their clothes for school and packing their lunch (if they’re still attending in-person classes). This will help them take ownership in their daily routine. While this school year is quite different from a normal school year, you can provide some regularity by still asking your kids to complete their regular chores. For example, instead of having them pack their book bag the night before school, you can ask them to feed your pets each night instead.</li>
</ol>
<h3 id="h-teenagers">Teenagers</h3>
<ol start="7">
<li><strong>Encourage a routine</strong>. Like younger kids, teens need a routine to help them feel settled. For instance, they have to finish their homework before playing video games, or no more electronics past a certain time. By providing them with this kind of structure, they will feel more accomplished and proud of themselves each day, even if they aren’t leaving the house to go to school.</li>
</ol>
<ol start="8">
<li><strong>Limit caffeine</strong>. Many teenagers start drinking more caffeinated beverages, such as coffee and energy drinks, which can be overstimulating for them. As such, their daily caffeine intake should be limited to one cup of coffee, one or two cups of tea, and no more than three cans of soda, per the <a href="https://healthblog.uofmhealth.org/childrens-health/parents-perk-up-to-dangers-of-caffeine-for-teens" rel="noreferrer noopener nofollow">American Academy of Pediatrics</a>. They should not have any caffeine within an hour of bedtime.</li>
</ol>
<ol start="9">
<li><strong>Relax somewhere other than your bed</strong>. While it’s tempting to text friends or watch TV in your bed, this should be avoided. Otherwise, your teen might have trouble drawing a line between relaxation time and sleep time, which can disrupt their sleep schedule. Climbing into bed should be a signal that sleep is on the way, so encourage your teenager to keep their bed as a “sleep only” spot. We know that this might be difficult since many teens are spending more time in the bedrooms these days, but having this sort of separation can do wonders for their mental health.</li>
</ol>
<ol start="10">
<li><strong>Take a hot shower or bath</strong>. Many teens jump in the shower first thing in the morning, but research from the <a href="https://news.utexas.edu/2019/07/19/take-a-warm-bath-1-2-hours-before-bedtime-to-get-better-sleep-researchers-find/#:~:text=Health%20%26%20Wellness-,Take%20a%20Warm%20Bath%201%2D2%20hours%20Before%20Bedtime%20to,people%20to%20get%20better%20shuteye.&amp;text=The%20paper%20explaining%20their%20method,the%20journal%20Sleep%20Medicine%20Reviews." rel="noreferrer noopener nofollow">Cockrell School of Engineering</a> at The University of Texas at Austin found that taking a warm bath or shower one to two hours before bedtime can significantly improve sleep. Water should be between 104 and 109 degrees Fahrenheit for the best results.</li>
</ol>

<li><strong>Get regular exercise</strong>. Just as kids need exercise to expend energy and maintain good health, so do teenagers. Getting in the habit of exercising at a younger age can help ensure teens maintain this healthy routine, which will lead to better sleep.</li>
</ol>

<li><strong>Talk to them</strong>. The teen years can be extremely stressful as kids transition through young adulthood, experiencing a new range of emotions and situations. Encourage them to voice their feelings and their stressors so they won’t stay up all night thinking about them. The <a href="https://www.aacap.org/AACAP/Families_and_Youth/Facts_for_Families/FFF-Guide/Helping-Teenagers-With-Stress-066.aspx" rel="noreferrer noopener nofollow">American Academy of Child &amp; Adolescent Psychiatry</a> recommends teaching them assertiveness training skills so they can state their feelings in polite, firm and not overly aggressive or passive ways. They might not openly express it, but COVID-19 could be causing them to be upset if they feel like they’re missing out on time with their friends or at school. Gently ask them how they feel about these changes and figure out ways to help them get their social time (safely).</li>
</ol>
<h3 id="h-college-students">College students</h3>
<ol start="13">
<li><strong>Maintain open communication</strong>. College can be a huge transitional period for young adults, so it’s important to keep the lines of communication open. If you’re a college student that has had to move back home because of COVID-19, you’re probably feeling additional stress and sadness about missing out on college experiences. Even at your parents’ house, you should aim to maintain your independence while still respecting their home. Build on the talks you have had with your parents through the years, and tell them how you are feeling. Remember that discussing your feelings go a long way in helping you sleep well.</li>
</ol>

<li><strong>Create a care package for sleep</strong>. Put together a sleep kit with your favorite <a href="https://myslumberyard.com/accessory-comparisons/best-sleep-mask/" data-link-type="internal">sleep mask</a>, earplugs, aromatherapy scents, white noise machine or soothing music. Dig into this kit anytime you need to reset your body for a good night’s sleep.</li>
</ol>

<li><strong>Use “do not disturb” mode</strong>. Young people today are more plugged in than ever, and it’s important to unplug at least an hour before bedtime each night. Turn your phone on “do not disturb” so you can tune out your friends’ text messages or late-night notifications from your apps.</li>

<li><strong>Set up a spa night</strong>. Stress plays a key role in disturbing your sleep, so it’s important to de-stress often. Take time to unwind with your friends by indulging in a little pampering, like applying face masks or giving one another pedicures. These are a great way to wind down and reset your body’s stress levels.</li>
</ol>

<li><strong>Plan your day</strong>. Planning out your next day’s schedule during times of busyness or stress can help you feel in control of what you need to do. <a href="https://www.amherst.edu/campuslife/health-safety-wellness/counseling/wellness/self-care-and-stress-reduction/time-management" rel="noreferrer noopener nofollow">Amherst College</a> suggests planning out your day by writing down what you have to do with deadlines so you have a handle on what needs to be accomplished when.</li>

<li><strong>Try journaling</strong>. Writing down your feelings goes a long way in helping you process and sort through what you are experiencing. For instance, writing out a frustrating situation or something you’re stressed about and then destroying that piece of paper can help you let go of the negativity you feel about it.</li>

<h3 id="h-adults">Adults</h3>

<li><strong>Set aside time for a bedtime routine</strong>. It’s easy to feel too busy for a bedtime routine, and, instead, just fall into bed when you’re exhausted. However, bedtime routines are essential for good sleep, so, if necessary, build it into your schedule. Don’t be afraid to set a reminder of when to start your bedtime routine, so your body will know it’s time to start winding down.</li>

<li><strong>Substitute your nighttime wine for tea</strong>. Although wine could help you feel sleepy, it may actually disrupt a good night’s sleep. Trade it out for a caffeine-free tea that promotes sleep. A few good choices include:</li>

Per a 2009 University of Sussex study, reading also can reduce stress by up to 68% and works faster than drinking hot tea or listening to music.</li>

<li><strong>Set goals</strong>. Listing your goals for the next day, whether personal or work, sets the stage for a productive day. Write out at least three goals, but make sure they are realistic so you aren’t stressed about getting them done. It’s also worth mentioning that COVID-19 has dramatically changed how many of us live and work, so try not to feel frustrated if it takes you longer to achieve your goals than you would like. Move at your own pace, and don’t take on too much if it doesn’t feel right.</li>

<li><strong>Get out of the house</strong>. This is arguably one of the most important tips on this list. When you’ve been home for long periods of time, the stress can accumulate and start to feel overwhelming — especially if you’re working from home. Take a walk around the block, spend a few minutes in the backyard swing, or play with the dog. You’d be surprised by how much a little bit of time away can help your mindset.</li>

<p>Raising kids can take a toll on parents if they don’t make time for themselves. Include one or more of these self-care tips in your bedtime routine to promote better sleep.</p>

In fact, Boulder has routinely ranked highly as one of the fittest cities in the country. Whether those rankings take into account the decrease in activity during the winter months is unclear.</p>
<p class="p1">And yes, we all know, Colorado is an amazing place for winter sports. Some very special people with an affinity for freezing temperatures and early mornings make magic happen with every winter snowfall, driving up the mountains to land backsides and 1040’s and other tricks with mechanics I can’t comprehend. Those folks are few and far between.</p>
<p class="p1">Approximately 500,000 Coloradans skied in the 2013-2014 season, according to Curbed. That&#8217;s just 9 percent of Colorado&#8217;s estimated 5.2 million population; To be clear, those 500,000 Colorado skiers account for about 5.6 million of the state&#8217;s 12.6 million skier visits, nearly half, and you read that correctly: more people ski our slopes annually than live in our state. Finally, we can’t forget that there are also other winter sports, including sledding, luging and more. But really, the majority of us don’t work out as much as we should and those of us that try to workout often feel like skipping the gym on a frosted morning or a snowy day is just what the doctor ordered. *raises hand in shame*</p>
<p class="p1">Staying active is important, though, regardless of the weather, and getting regular exercise is essential for physical – and mental – wellness. Colorado residents are not immune to mental illness. Nationally, 6 percent of individuals are affected by seasonal affective disorder, and an additional 14 percent suffers from the winter blues. While maintaining an active lifestyle will not cure these conditions, it has been proven an effective tool in reducing symptoms.</p>
<p class="p1">Winter can make squeezing in regular activity more challenging, but it is not impossible, and since we’re not even close to being the experts, we talked to a few folks that are.</p>

<p class="p2"><b>Let&#8217;s Meet the Team </b></p>
<p class="p1">Jim Pascucci, a competitive CrossFit athlete, started and owned Integral CrossFit for seven years until they changed the name to Integral Health and Fitness about a year ago. Integral is a gym and home to Jim’s Rolfing practice in Niwot. Rolfing affects body posture and structure over the long-term through soft tissue manipulation and movement education. “I wanted to integrate the two: exercise and body therapy.”</p>
<p class="p1">Patrick Purtell is 44 years old, father of one, and happily married for near 12 years. He’s also the only one we talked to who’s a regular workout guy, not a professional athlete or trainer/coach, although he has an athletic background. He’s been working in the IT industry for over 18 years and the bulk of his day “revolves around sitting in front of a computer screen. Also, Patrick tells us, he is “an ex-smoker of almost 15 years and quitting smoking was the catalyst for taking up running and jogging.”</p>
<p class="p1">Stacy Fleming recently opened one of the wildly popular fitness franchises, “THE MAX Challenge”; it’s the first one in Colorado. She comes from 22 years working in corporate America and “was looking for a more fulfilling career where I can help people make healthy life decisions and create a welcoming community where all people, from all fitness levels, feel they can exercise and get healthy”. THE MAX Challenge combines fitness classes with nutrition and motivation so members can see fast and lasting changes to their health, appearance and fitness levels in 10 weeks.</p>
<p class="p1">[<em>Editor’s note: Our managing editor will be attending the inaugural class at THE MAX Challenge, which began January 7, as part of his health and wellness training and writing projects. He also attended classes last February at Define: Body + Mind, where he took Barre, Cycling and Yoga/ Mind-Ball/Hammock classes.</em>]</p>
<p class="p1">We asked our pros a few questions about how they handle winter workouts and keep their clients motivated.</p>
<p class="p2"><b>Winter Programs </b></p>
<p class="p1">What sorts of winter workouts do the our pros use to stay fit and active in the winter? Jim’s winter program is not much different from “any other time of the year except more is done inside. Because we are a gym based program we are not affected by the weather except for running,&#8221; he tells me. “Programming is based on … weightlifting, gymnastics and cardio. We mix and match these three modalities to create workouts for our classes and private clients,” which means you can get a lot done without having to be outside.</p>
<p class="p1">People wouldn&#8217;t think of running as a winter workout activity. By people, I mean me, but I’m guessing you, too. Patrick is a runner, so I was interested in how he maintains through the cold. “For 2018 my goals were to run an average of 65 miles a month, keep my average run time to around 8 minutes 30 seconds a mile, and to run several half marathons,” which is an incredible level of activity for anyone. He typically runs three times a week, between 7 and 11 miles in length.</p>
<p class="p1">“Luckily,” he says, “Erie has tons of trails so I have a half dozen routes I use depending on a length of run, how I physically feel at the time, weather, etc.” In a weird twist that I was expecting, Patrick prefers “to run in cold weather, the colder the better as far as I’m concerned”. But why? For Patrick, “there’s an extremely gratifying feeling finishing a run when the thermometer is hovering around the zero mark. Not only did I finish the run but I also beat Old Man Winter [Editor’s note: not a real person so far as we can tell]. It’s all about those small wins, right? “I will not run when there’s a lot of snow or ice on the trails themselves, as it’s easy to get hurt in those conditions so I don’t even try”. There you go, folks. Stay safe out there. Some days actually are days off when it’s cold.</p>

<p class="p2"><b>Motivation</b></p>
<p class="p1">Staying motivated to workout in the winter is what concerns us most. I can’t even get out from under my covers when it’s cold. Jim doesn’t have an issue with the cold at Integral, since it’s all indoors. Keeping classes small and having competent coaches is the trick. Also, he says, “we are not a gym that emphasizes the ‘sport’ aspect as much as the longevity aspect. Being strong enough to get up off the ground if you fall, being able to chase your kids… Having an ‘adaptive capacity’ which allows you to weather some adverse event better,” which is to say, working out is about living your life to the fullest and most able. A lot of the motivation to train comes from making it fun and having others who are there training and suffering with you.</p>
<p class="p1">Patrick is blunt in telling us, “it’s difficult to get motivated and stay motivated when it’s cold, dark, and/or snowing out. Being completely honest, I always contemplate my sanity as I’m walking out of my warm (and dry) house.” It’s the workout process, Patrick tell us, the run, when “all the noise fades away and I’m completely focused on the task at hand. For me, running is great way to get exercise and [be] in total control of how difficult or easy to make it.”</p>
<p class="p1">Speaking for THE MAX Challenge, Stacy says the “program historically does the best in the winter and spring months. Members are thinking about their New Year’s resolutions and spring/summer bodies”. Accurate, Stacy, but how do you keep members showing up? Knowing that the program is primarily for weight loss and strength building means folks are motivated to finish and the program “also helps build strength and endurance for those winter activities, ”which someone not in the right shape would feel prohibited from doing.&#8221;</p>
<p class="p1">Having a bit of accountability can be a big motivator. “We contact our members if they miss a class to ensure they are well, and ensure we are doing everything possible to encourage them to come to class the next day.&#8221; I’ve never followed through on a workout program without knowing my failure to show up was noticed and affected others.</p>
<p class="p1">Stacy points out that, “each of our 50 classes during the challenge is unique, no two workouts are the same. Members are interested to attend class and get in a new unique workout they’ve never done before”. We also love variation.</p>
<p class="p2"><b>Advice </b></p>
<p class="p1">Patrick has some advice for folks who want to get more active in the winter: “ Think of your workout as x-amount of time that you’re focusing on yourself. It’s easy to caught up with work or being a parent and focusing on everyone else but yourself, which is fine, but at some point you’ll need some ‘me’ time.” We couldn’t agree more. Stay active, friends, and remember that there are a million reasons to workout through the winter.</p>
